Don't train for the minimum. Train for the decades.

The public-health guidelines are a floor — the least that keeps most people out of trouble. But the evidence on activity, strength, and protein doesn't stop at the floor; it keeps climbing well past it. Here's what the research actually shows — and, where the headlines run hot, where it doesn't.

The dose keeps paying off.

The famous "150 minutes a week" is a minimum, set to move the most sedentary people to the biggest early win. It was never the ceiling. Across large dose-response studies, all-cause mortality keeps falling as weekly activity rises — the steepest gains come from the first movement off zero, and the curve keeps bending downward well beyond the guideline before it flattens.

Directionally consistent across device-measured cohorts (e.g. Ekelund et al., BMJ 2019) and the 2020 WHO physical-activity guidelines, which frame the recommendation as a minimum. Observational — associational, not proof of cause.

Strength is the lever most people skip.

Cardio gets the attention; the thing that quietly decides how the last decades go is muscle. After ~50, muscle and strength decline on their own, and that loss — sarcopenia — is upstream of the outcomes people fear: falls, fractures, frailty, and the loss of independence that follows.

The counter-measure is not a supplement or a gadget. It's resistance training, which major position statements treat as a first-line tool for preserving muscle and function into older age — one of the few interventions that reliably rebuilds strength even in people who start late.

Why it matters more than a personal record: the goal past midlife isn't a bigger lift, it's the reserve — enough strength and balance that a stumble is a stumble, not a hip fracture and a nursing home. Two sessions a week, whole-body, progressively loaded, is the dose most guidelines land on. It is the single highest-leverage thing most endurance athletes under-do.

Intensity is potent — and here's the honest caveat.

Minute for minute, harder work does more. Short bursts of vigorous activity — the "get out of breath" kind — carry a mortality benefit out of proportion to their length, which is why a few honest hard efforts a week punch above their time cost. That part is well supported.

The exciting numbers, and where to hold them loosely. You'll see claims that vigorous activity is "four to eight times" more effective than light, or that two years of high-intensity training "reverses cardiac ageing by twenty years." There is real science underneath both — a randomized trial did find that two years of structured training improved heart structure and function in previously sedentary middle-aged adults, and intensity does earn outsized returns per minute. But the crisp multipliers are interpretations of specific studies, not settled law: effect sizes vary, "reversal" is a framing of surrogate measures, and none of it means you should red-line every session. Read it as "intensity is worth respecting," not as a precise exchange rate.

The usable version: mostly easy volume, a couple of genuinely hard efforts a week, and enough recovery to absorb them. Harder sessions also mean more sweat — which is exactly where your electrolyte number stops being optional.

Protein: the guideline is a floor, not a target.

The official recommendation (~0.8 g/kg/day; the UK's 0.75) was set to prevent deficiency — the amount that keeps a sedentary adult in nitrogen balance. It was never designed for building or holding muscle, recovering from hard training, or ageing well. For that, the evidence points meaningfully higher.

For older adults, athletes, anyone lifting, and during pregnancy, needs run well above the deficiency floor — often close to double it. Timing helps a little; total daily protein, spread across meals, helps most. And no, you don't need meat: plant-based diets can fully meet these targets, but they take planning — mixing complete sources and hitting the higher totals, because vegans are the group most likely to fall short by accident.

The simplest version: aim for a palm of protein at each meal, land somewhere around 1.6 g per kg of bodyweight if you train, and don't let the government minimum masquerade as a goal. Two well-evidenced places to spend: a clean protein powder to close the daily gap, and creatine monohydrate, the most-studied supplement in sport for strength and, increasingly, healthy ageing.

Diet, strength, intensity, recovery, sleep, and yes, social connection — healthy ageing is a complex system, and no single lever carries it. But most of those levers are habits you build over years.
